Limited ankle dorsiflexion (how far your ankle can bend forward) can increase stress through the knee, calf/achilles, and foot, sometimes contributing to issues like patellofemoral pain (front-of-knee pain), patellar tendinopathy (“jumper’s knee”), calf strains, and plantar fasciitis.

The Knees Over Toes Test is a simple, objective way to measure dorsiflexion in the clinic. Tracking this number over time helps us monitor progress, set realistic goals, and choose the right mobility + strength work to make squats, stairs, running, and jumping feel smoother and less painful.

Improving toe extension (especially the big toe) is a key part of treating plantar fasciitis. When your toes extend, it gently stretches and tensions the plantar fascia, which can help reduce pain and stiffness—especially that “first-step” discomfort in the morning. Using toe extension stretches can calm symptoms in the short term and also support better foot mechanics as you progress through rehab.

Consistency matters: small, regular doses often work better than one big stretch.

This “pin & stretch” targets the pectoralis major, which can get tight or overactive with lots of pressing, desk posture, or protective guarding after shoulder pain. Holding the position for 1–2 minutes can help reduce local sensitivity and improve shoulder comfort—often making it easier to move into positions like abduction/external rotation and overhead reaching without feeling restricted in the front of the shoulder/chest.

Right after the stretch, we add isometric adduction (10s on / 10s off x 4). These contractions help your nervous system “own” the new range, build strength in the lengthened position, and make the mobility gains more lasting—not just a temporary release.

Manual work can open the window—the isometrics help lock it in so you move better during lifting, sport, and daily tasks.
