Week 4: Lateral Knee Pain Rehab 🔄

This week we’re progressing things with a soleus wall reach into a curtsey squat; building strength, control, and stability through the lower leg and hips.

🔑 Key focus points:
• Slight bend in the grounded leg, don’t lock the knee out
• Keep the grounded foot heel slightly raised to properly load the soleus
• Control the knee & avoid it collapsing inward as you move into the curtsey
• Move slowly and with intent this isn’t about speed

⚠️ Look out for:
• Knee pain increasing during or after the movement
• Losing balance or wobbling excessively
• Heel position changing throughout the rep
• Rushing through reps instead of controlling them

📅 How to add it into your routine:
• 2–3 sets of 6–10 reps each side
• Add into your warm-up or as part of a lower body strength session
• Aim for 3–4 times per week
• Pair with your existing glute & hip stability work
• Load with all 4 exercises we have put together for lateral knee pain

Small, controlled progressions each week = stronger, more resilient knees 💪

If your knee hurts on the outside when you run, weak hamstrings might be part of the problem.
This week we’re progressing rehab with single-leg midfoot foam roller hamstring bridges, focusing on time under tension.

By slowing the movement and maintaining control, we create high levels of tension through the hamstrings, helping build the load tolerance needed to better support the knee.

Strong hamstrings = better knee stability and a smoother return to running.

Take it slow, stay controlled, and feel the work. 💪

Episode 2 of the lateral knee pain rehab series and we’re progressing things slightly.

Tom’s been struggling with lateral (outer) knee pain while running, so after building some foundations we’re starting to add more controlled load through the hip and posterior chain.

This week we’ve added a wall-assisted single leg RDL with rotation to challenge stability and build strength through the posterior chain.

Why? Because improving hip control and glute strength can help reduce the stress being placed on the knee while running.

✅ Single leg stability
✅ Posterior chain strength
✅ Glute med activation
✅ Rotational control

🔑 Top tips:
• Keep a soft bend in the standing knee
• Hinge from the hip, not the lower back
• Stay controlled through the rotation
• Load through the midfoot + big toe

Better control at the hip = less overload at the knee.

Save this if outer knee pain is slowing your runs down 🏃‍♂️
