Creatine is one of the most studied and reliable performance nutrients in sports science. Hundreds of clinical trials show that supplementing with creatine monohydrate increases intramuscular phosphocreatine, the rapid energy reserve used to regenerate ATP during high-intensity efforts. This directly improves strength, power output, and the ability to perform repeated bursts of effort such as sprinting, weightlifting, and interval training. Meta-analyses consistently report 5–15% greater gains in maximal strength and lean body mass when creatine is combined with resistance training compared to training alone.

Beyond raw performance, creatine enhances muscle recovery. Research demonstrates reduced muscle cell damage and inflammation after intense exercise, allowing athletes to train harder with less downtime. Creatine also promotes cellular hydration, drawing water into muscle tissue, which supports protein synthesis and creates a more anabolic environment for growth.

Cognitive benefits are increasingly well documented. The brain relies on the same ATP energy system as muscle, and studies show creatine can improve short-term memory, reaction time, and mental fatigue resistance—especially during sleep deprivation or high stress. Older adults and vegetarians, who often have lower baseline creatine stores, appear to benefit the most.

Creatine has medical applications as well. Clinical trials suggest protective effects in neurological conditions such as Parkinson’s disease, depression, and traumatic brain injury by stabilizing cellular energy metabolism. It may also support healthy blood sugar regulation and bone density in aging populations.

Importantly, creatine is considered extremely safe. Long-term studies up to five years show no harm to kidneys or liver in healthy individuals. With a typical dose of 3–5 grams daily, creatine remains one of the rare supplements that is inexpensive, evidence-driven, and beneficial for both physical and cognitive performance.
