Lower Trunk Rotations:

The video shown provides a demonstration of the lower trunk rotation exercise, which can be an effective way to increase hip, lower thoracic, and lumbar spine mobility. To adequately warm up for your next 5K race here are some helpful pointers regarding sequencing and timing. The goal is to increase circulation to the muscles of the legs while also preparing leg muscles for the activity of running.

30-40 minutes before the race: Engage in an easy jog for 10-15 minutes to increase your heart rate and warm up your muscles.

20-25 minutes before the race: Engage in some dynamic stretches for your lower body for 5-10 reps to target the large muscle groups (quads, hamstrings, calves, glutes).

5-10 minutes before the race: don’t sit still! Walk towards the start line and engage in some light hopping in place or shaking out of the legs to stay warm.

The following stretches provide a way to relieve tightness in your gluteal region:

Image 1 & 2: Piriformis stretch

The piriformis is a muscle that runs from your sacrum and attaches onto the greater trochanter of your femur. This muscle serves primarily to externally rotate and abduct the hip. Pulling your knee towards your chest and towards your opposite shoulder will elongate the piriformis muscle.

Image 3: Gluteus Maximus stretch

The gluteus Maximus is a muscle that attaches at the sacrum, ilium, iliac crest, and thoracolumbar fascia and attaches to both your femur and IT band. The primary purpose of this muscle is to assist the hip with extension. Pulling your knee towards your chest will provide a stretch of this muscle.

If you spend time at a computer for work or school, it can be common to develop stiffness or wrist pain from sustained ergonomic postures. The following are two stretches that can help encourage flexibility of both the wrist extensor and flexor muscle groups. Static stretches should be held for 30-45 seconds bouts to encourage improved flexibility.
