Warm-up
5-10 min easy run → gradually raise heart rate

Main Set
4 × 4 min hard
85-95% max HR
Strong, controlled, uncomfortable

Recovery
3 min easy jog
60-70% max HR

Reset, don't stop

Cool Down
10 min easy → bring HR back down
