Sleep is NOT a luxury. It’s a performance superpower. Its a weapon 👇

If you want better energy, better fat loss, and better focus… start with sleep.

Here are the key steps to improve sleep👇

✅Wake up at the same time (even weekends)
✅ Keep your room cool + dark
✅ Create a wind-down routine (reduce mental and emotional stimulation late night)
✅ Cut caffeine early in the day (10 hours prior to sleep)
✅ Limit alcohol (it disrupts deep sleep)
✅ Avoid late naps (keep them short 10-20m and earlier in the day)
✅ If you can’t fall asleep, get up and reset (don’t toss and turn)

Here’s how to power down, power up, and win the day.

Power Down 🌙 (Evening Routine)

👉 Close the mental loop (2 minutes)
Write tomorrow’s Top 3 Work + Top 3 Personal priorities.

👉Down-regulate the body (5–10 minutes)
Breathing, stretching, or easy mobility—anything that calms your nervous system.

👉Reduce friction for tomorrow (3 minutes)
Set out clothes + water + protein plan (and prep what you can).

👉Optional: 10-3-2-1
10 hrs no caffeine • 3 hrs no food/alcohol • 2 hrs no work • 1 hr no screens

Power Up ☀️ (Morning Routine)

👉 Hydrate immediately
Water + electrolytes.

👉 Move your body (10–20 minutes)
Walk, steps, mobility, or workout.

👉 Protein early
Aim for 25–40g at breakfast.

✅ 1) Don’t show up super hungry 💧🍗
Drink a full glass of water before you go + have a protein snack 1 hour before:
shake • Greek yogurt • eggs • tuna • protein bar • Chomps

✅ 2) Decide before you arrive 📲
Check the menu ahead of time + pick your order in advance.
Less decision fatigue = better choices.

✅ 3) Build the meal around protein first 🍖🥦
Protein → veggies → carbs last (if you want them).

If you’re over 40 and you’re not hitting your protein target, here’s what’s happening…

Welcome to our 🤬Friday NO BS RANT🤬

Most people don’t have a training problem. They have a protein problem.
You’re working out… and undermining your own results.

5 reasons protein is a powerhouse after 40:
1️⃣ Keeps muscle (your longevity engine)
2️⃣ Improves recovery (less sore, less “beat up”)
3️⃣ Supports fat loss without losing strength
4️⃣ Stabilizes energy + cravings
5️⃣ Boosts daily calorie burn (muscle burns more all day)

👉 Simple target: 0.8–1.0g per pound of GOAL body weight
Example: Goal weight 180 ➡ 144–180g/day

👉 Keep it simple—repeat staples:
Greek yogurt • eggs/egg whites • chicken/turkey • tuna/salmon packets • lean ground meat • cottage cheese • protein shake • Chomps
